About this calculator

Running downhill lets gravity assist forward momentum, so the same effort produces a faster pace than on flat ground — but the relationship isn't linear, because steeper grades increase the eccentric braking load on the quads with every footstrike, which raises the metabolic and muscular cost even as the pace itself speeds up. Grade-adjusted pace (GAP) models capture this by converting a downhill pace at a given gradient into its flat-ground effort equivalent, showing that beyond a certain grade the speed gain plateaus or even reverses because braking dominates.

Trail and mountain runners use downhill pace adjustments to plan realistic segment splits on courses with significant descent, to avoid overcooking the legs on early downhills at the cost of later climbs, and to compare effort — not just raw pace — across route sections. Coaches also use grade-adjusted pace to make apples-to-apples comparisons between training runs done on different terrain profiles.
